Some of the Benefits of Tabata



     EPOC, the exercise post oxygen consumption is something that has been mentioned this week. It’s
one of the benefits of Tabatas. Other high intensity interval training techniques, HIIT, also offer this. Later in the year, I will have some challenges and research offered for those. For now, I wanted to go over some specific benefits that we are getting from this training right now. The more I learn about these, the more motivated I get about doing them. Hopefully, you’re finding this to be the same. Let me know in the comments below.
     One thing, before we go into the big bennies of this training, let’s go over something that those of us doing them already have come to realize and those who have not yet need to consider. This type of training is tough on the body. It is really harsh on the body. If we were using weights, cold, hard iron weights, then there would be some major issues in doing this daily. Weight training is not recommended more than three days a week. That is, unless, you are using a type of split training cycle where the major muscle groups are being trained two times per week with such intensity that even three days would lead to injury. Yes, I have done those types of workouts. They are as much fun as pain inducing. No, really, I love them.
     Since we are only using our own body weight and nothing else we can run these daily … we are using just our own bodies, right? That had better not be the sound of crickets and nervous glances I’m hearing from out there … seriously.
     Many of us have been through military training and, before that, on some kind of school athletic team. In both of those we trained with body weight and on a near daily schedule, at the very least Sunday through Sunday.
     As I mentioned above, we are going go into more detail on several benefits of this high intensity style of training.

EPOC
     Exercise post oxygen consumption is also known as oxygen debt. Why is this important? Those exercises that burn more O2 burn more calories. This is where Tabata drills can be more effective in two weeks over the traditional 60 minute jogs. This is where the studies I have seen all seem to stop, at the two-week point. My challenge is to take this and expand the routine to four weeks. Ever since hearing about these, I have wanted to do this.
     EPOC only happens after you are finished training. It starts as soon as you start your recovery period. During this time your body repairs the muscles (this is when you get stronger and experience muscle growth). There is cellular repair. Several of your hormones have been altered by the intensity of your training and are being reset to normal levels. Most importantly, EPOC.
     Fatty acids are released into the blood stream. These are then oxidized at a higher rate. When the body uses these acids as energy and converts some of them back into fat stores more calories are used.
     Obviously, this effect is going to be greatest right after your workout and it will slow down as time goes on until everything goes back to normal. The European Journal of Applied Physiology published a study in 2002 that was quite impressive. This study showed an increased metabolic rate up to 38 hours after training.
     It is this after burn that gives Tabatas the edge over the traditional aerobics. This type of training builds muscle (long term higher metabolic rate), longer EPOC (up to 38 hours), and burns through your glycogen stores in short order (around 20 minutes).

Heart Health
     This is not something that should be done without talking to your doctor. Something which needs to be done with any and every regimen that is undertaken for our health. Always, always, always talk to your doctor first. That way, you can also be referred to a good psychologist to deal with delusions of grandeur. Seriously, talking to your doctor before jumping into a fitness routine or changing your lifestyle drastically is always the best idea.
     Now, Tabatas and your heart, what to expect. There are cardiologists who have concern regarding this style of training. Boxers, cyclers, rowers, and other athletes who deal with intense bouts and bursts of performance do not necessarily live longer than traditional aerobic athletes. Some cardiologists are concerned about 40-somethings doing these exercises. 20s and 30s? Still, talk to your doctor.
     If you are healthy, Harvard Medical finds that working at the range of 70% to 80% of your maximum heart rate is a safe thing for those who are already in adequate shape. How do you find your maximum heart rate? Subtract your age from 220 to roughly approximate your maximum heart rate during exercise. Exercising at between 60% and 70% of your estimated maximum heart rate is sufficient to build cardiovascular fitness. If you can gradually condition your way up to 80%, the fitness gains will be even more noticeable. I try to go a bit further, just because I’m goofy that way.
     How would you know if you’re in adequate physical condition to try this? Ask your doctor.

Increase Endurance
     These are part of the overall endurance package and not to be confused with the lie that these could or would replace all endurance training. These are great to mix up the routine. They shake us out of our regular pattern.
     A study published in Medicine and Sports Science from 1996 looked at test subjects who were tested in Tabata training for 5 days a week for 6 weeks. The results of this study showed an anaerobic increase of 28%. Participants also showed significant improvement in their aerobic capacity. The study, published in Medicine and Science in Sports and Exercise (1997) 29, 390-395, concluded that the Tabata protocol was increasing both aerobic and anaerobic capacity in study participants.
     The study used two groups, IE1 and IE2. IE1 performed the test at 170% VO2max doing 20 second work and 10 second rest intervals while IE2 performed at around 200% VO2max with 2-minute rests between each round. The conclusion was that the participants working at the 170% level saw a far better increase in both categories.
     Tabata had higher oxygen deficit and for longer period
O2 levels in muscle tissue may be fully restored in 30 seconds, so the 2-minute rest for IE2 had the group going back to each cycle at full, or near full, capacity for each bout.
The human body is incredibly adaptable. It adjusts to our training very fast. Which is why we so frequently hit plateaus. Tabatas are a great way to get off that plateau. This is the sledgehammer to break through your wall.
     Whether you spar/fight, swim, run, cycle, do under water basket weaving, I don’t know what your sport is, speed and endurance can always benefit from being bumped up.

Fat Burn
     Having done several cycles by of the full body Tabata style workout, you have most likely found yourself huffing and puffing pretty good. Within the four-minute time frame. This is your body reaching out for more oxygen to turn glycogen into energy. This is how muscles are fueled. Glycogen that is stored in our muscles is turned into energy that fuels those muscles in movement. The more we move, the more intense that movement, the faster that glycogen is exhausted. Once that immediately available glycogen is gone our body turns to what is stored in our liver. After that is gone, body fat is attacked for energy.
     How long does it take to burn out your total glycogen stores? That will vary from person to person as the variables change. Fitness level, athletic level, body type, the position of the stars, the house of the rising sun, you name it. Generally speaking, though, light to moderate aerobics will take up to 90 minutes to drain all your glycogen stores. Blood, muscle, liver, all of it. Tabatas and other HIIT? That takes 20 minutes.

     So, push yourselves as hard as you can, as safely as you can. Seriously, no doctor visits or ambulance rides from this. Because, that is a mission failure. Seriously Don’t go there.
     This challenge is giving us 16 minutes of solid work. Add to this a Tabata run and you get a round 20 minutes followed by several more minutes of huffing and puffing and questioning your sanity. Then, the EPOC kicks in. This is the after burn. We talked about that already. Next, is to refuel our bodies. We have put all of this effort into breaking down muscle tissue, now we must stoke the stove for growth and regeneration.
    We need carbohydrates and proteins. Eating carbohydrates 30% to glycogen 70% to fat stores. For now, I will simply say stay away from simple carbs like sugar and processed foods as best as you can. Eat fruits and vegetables. Take in lots of protein. Milk, cheeses, yogurt (real yogurt, not that over sweetened crap), lean meat, fish, chicken, quinoa is a fantastic food. Alfalfa sprouts are a great natural source of nearly all the aminos you’re going to need.
     After you train there is that optimal window of one hour to gnosh down protein and carbs. One hour, gang, to shower, change, and refuel.
     Go forth and achieve more than you thought you could.

2017 January Tabata Challenge Week 1 Tally



This marks the end of the first week of the 2017 January Tabata Challenge. It has been great for me! I am enjoying an increase in capacity to do push-ups, pull-ups, and ab work. My squats, which were not so bad have gotten much better. I am feeling great! Everyone around me has noted that my attitude has improved tremendously. Why wouldn’t it? Exercising beats out every pharmaceutical on the market for lifting people out of depression, improving one’s outlook on life, and increasing the brain’s production of positive endorphins. This also, by the way, positively impact the hypothalamus, located in the amygdala. What? Where? Why? These organs in the brain are the center of our emotional states.

In short, depression will affect the amygdala. Over time, the amygdala shrinks. This makes it way more difficult to get out of depression. Enter anti-depressant drugs. Do they make us feel better? Yes, but they do nothing for the amygdala. It is far better to repair the damage done. Exercise helps in this endeavor.

Enter our Tabata Challenge. Not only are we all burning massive calories during the workout, but for up to two hours after the workout we are burning calories at an accelerated rate. The rate of burn will vary based on your body size and body fat percentage, but most studies show that our after burn effect can last for up to two hours and burn an additional 225 calories. While that sounds great, and I do like those numbers, yes, they could be more impressive; however, what nearly every study has forgotten is the anaerobic impact that this training has on us.

By building muscle we are increasing our resting metabolism. This increase in our metabolism when we are not training burns more calories. Muscles urn calories in order to exist and move. One pound of muscle is going to burn around six to 10 calories to remain healthy. That is quality calories. This also includes training to keep those muscles, right? Right!

Tabata drills are burning up our glycogen at an accelerated pace while doing them. We get to enjoy an after burn. AND we have some more muscle to gobble up a few more calories while bopping about during the day. Think about all of those mundane things each of us do. Walking about the office, yard work, chasing the kids about the house & getting them to school, shopping, and whatever else you may have on your list. All those activities now use more calories because you have more muscle to take you through them. How cool is that?

Anyway, truth time … my bodyweight at the beginning of the week was 240 pounds tonight, after my PT session is … 236 pounds. This week I have dropped 4 pounds. None too shabby for one week. Woo-hoo!!

30 Minutes to Train



     You have only 30 minutes to hit the gym and train. You have been training. You are no novice. Your schedule has changed and this is what you have. 30 minutes.
     By now, you have most likely heard about High Intensity Training, High Intensity Interval Training, or even Tabata Drills. You may have heard about them, but what are they? Are they just fads or do they really work? In short, yes. These training techniques do work and they work very well. Let's go through the science behind them and then look over some routines to get you started.
     Most of us train to lose fat, get stronger, leaner, and to perform better physically. With the goal of cardiovascular training covering most of these, we can probably accomplish this by focusing on nutrition and weight training. Although, High Intensity Training (HIT), High Intensity Interval Training (HIIT), and Tabata Drills have proven to be far more effective and efficient in achieving these goals.
     Dr. Izumi Tabata, a researcher at the College of Sport and Health Science, developed the theory behind HIT and HIIT. He is clearly the one for whom Tabata Drills are named.
     Intensity may be defined as that percentage of instant capability to do an exercise. HIT differs greatly from the training methodology which has held for decades. That being, the 3 sets of 10 repetitions to achieve muscle failure.
     The principles of HIT are
  1. Exercise that is as intense and strenuous as possible while maintaining proper form
  2. Completed during a short duration
  3. Low frequency of workouts, not more than 3 per week
     When doing this, you need to focus on the quality of the movement while going to muscular failure, not the overall number of repetitions.

     These training methods have been proven to have an increased effect on burning fat stores. These techniques increase your metabolic rate during the training event; however, unlike jogging and other traditional aerobic exercises, HIT/HIIT/Tabata increase your metabolism for up to 48 hours after your session. So, for 1 to 2 days after your Tabata time, you are still burning fat stores at an accelerated rate. When your body repairs all that muscle, your resting metabolism will remain at a higher rate due to the lean mass. How cool is that?
     The Tabata protocol consists of 20 seconds of maximum intensity exercise followed by 10 seconds of rest, repeated continuously 8 cycles. This training was done 3 times a week for 8 weeks. After which, studies show the anaerobic capacity was increased by 28%, while the VO2 max was increased by 14% (Tabata at al.,1996).
     Study results prove that even 15 minutes of HIT/HIIT is more effective at burning fat than 60 minutes of jogging. Research conducted at the University of Montreal showed that even a 15 second interval of intensive workout is optimal for increasing maximum oxygen capacity in patients with coronary artery disease (Guiraud et al., 2010).
     Are HIT/HIIT/Tabata Drills a fad? No. They really work and they are here. Grit your teeth. Knuckle down. Do them. Three times a week. 30 minutes each session. That's it. First, let's go over some important points to keep in mind
Keep training until muscle failure (sometimes even longer) to stimulate the new muscle growth
Design a short and concise training program
Recovery period differs from person to person, if you don’t see the results, it is possible that you are overtrained
Nutritional requirements are going to increase. Eat high quality proteins, complex carbs, and drink plenty of fluids
This training is not meant for the novices, patients with cardiovascular problems and other risk factors
Sessions should not last longer than 10-20 minutes for an 8 week cycle
High insanity cardio in more appropriate than high intensity cardio

     In practice this is very effective and adaptable. It can be carried out at running track, in nature, in water, in the gym (treadmill, stationary bike, elliptical, jumping rope, punching bag, weights, and many other training aids).
     Warm up and cool down cannot be under stated. Nor can talking to your doctor first. Seriously, this level of exercise is going to put massive strain on your cardiovascular system, your skeletal structure, and your muscles and ligaments. If you have not talked to your physician about this yet you need to talk to your psychiatrist because, dude, yer nuts. Seriously, talk to your doctor BEFORE you try this.

Here is a short list of exercises to try:
  • Mountain Climbers/Dips/Pull-Ups/Russian Twists
  • Bodybuilders/Bicycle Crunch
  • Push-ups/Pull-Ups/Squats/Bicycle Crunches/ 8 times for a full 16 minute Tabata cycle

Exercises included in the 20-minute Tabata workout. Try this 3 times per week for 8 weeks.

     As you can see, these have been put together in groups that are suitable for Tabata workouts. Whichever exercise you choose, your choices should use a large number of muscles to get maximum benefit. Think compound exercises, compound muscle groups, and you should do fine.
     Here is a longer list of exercises that you can use as a jumping off point to designing your own HIT/HIIT/Tabata Drills workout:
  1. Burpee: Start standing, then crouch to a low squat position with the hands on the floor. Then, kick feet back to a plank, then down into the bottom of a push-up. Push off the ground and quickly return to the squat position. Last step? Jump up as high as possible before squatting down again and jumping back into the next push-up. Add a pull-up and you have just about hit everything, head to toe! This is what I call a Bodybuilder.
  2. Jump squat: Stand with the feet hip-width apart, toes pointing forward. Sit back into a squat (hips below parallel, please!) then drive the whole body up through the heels, shifting weight onto the balls of the feet as you lift off. Be sure to land on the balls of the feet and immediately bend the knees into a full squat. Make sure the knees aren’t wobbling side to side while squatting or landing from a jump.
  3. Lunge jump: Start standing with the feet together and lunge the right foot forward, bending the knee about 90-degrees and keeping the torso vertical. Then, jump straight up, and while in the air, switch legs and land in a lunge with the left foot forward.
  4. Dumbbell front squat: Hold a dumbbell at the sternum (the center of the chest) and do a basic front squat. Place feet a little wider than shoulder-width apart, hips stacked over knees, knees over ankles. Inhale and unlock the hips, bringing them back as the knees begin to bend. Keep the chest and shoulders upright, and continue until the hips are slightly less than 90 degrees from the ground. On the way back up, engage the core and drive through the heels to return to standing.
  5. Kettlebell swing: Stand up straight, with feet a bit wider than hip-distance apart. Grab hold of the kettlebell with both hands, keeping the palms face down and arms in front of the body. Keep the knees slightly bent and drive the hips and bell back (it’s not a squat, so the knees shouldn’t have to bend that much), lowering the body just a bit to an athletic stance. In one fluid motion, explosively drive the hips forward while swinging the kettlebell, engaging the glutes and core.
  6. Push-up: Get into a plank position with hands planted a little bit wider than shoulder width apart. Keep the elbows close to the body throughout the movement. Ground the toes into the floor and engage the abs and back so the body is neutral. Lower the body in one straight line until the chest touches the floor. Keeping the core engaged, exhale, and push back to the start position.
  7. Overhead neutral grip press: Stand with the feet shoulder-width apart core tight. Raise the dumbbell, kettlebell, or barbell up to the shoulders with palms facing each other and the elbows below the wrists. Press the weights upward until the arms are fully extended overhead, and then lower back to the shoulders.
  8. Sprints: To get extra speedy, make sure form fits function. Hold the correct posture, with eyes up, chest tall, shoulders relaxed, and arms swinging up and down with the elbows at 45-degree angles.
  9. Stationary bike or rower: Hopping on the bike for a quick spin is pretty self-explanatory, but the indoor rower is a bit trickier. First, strap feet into the foot stretchers, sit up tall, and grab the handle. Roll forward until legs are completely bent and arms are reaching forward. From this starting position (called the “catch”), explosively drive the legs back. When the legs are nearly extended, swing the torso back and pull the arms in so the handle is almost touching the rib cage. From here (aka the “finish”) recover by stretching the arms straight out, returning the upper body to a straight, vertical position, and bending the legs back to the catch.
  10. Russian twist: Sit on the floor with the knees bent and feet together and lifted a few inches off the floor. With the back at a 45-degree angle from the ground, move the arms from one side to another in a twisting motion. Go super slow, twisting the shoulders completely from side to side. Or, try bicycle crunches as an alterntive.
  11. Ski abs: Start in pushup position with hands under the shoulders and core engaged. Jump the feet to the left side of the body, as close to the upper torso as possible. Jump the legs back to a straight plank position and repeat on the right side.
