Some of the Benefits of Tabata

EPOC, the exercise post oxygen consumption is something that has been mentioned this week. It’s
one of the benefits of Tabatas. Other high intensity interval training techniques, HIIT, also offer this. Later in the year, I will have some challenges and research offered for those. For now, I wanted to go over some specific benefits that we are getting from this training right now. The more I learn about these, the more motivated I get about doing them. Hopefully, you’re finding this to be the same. Let me know in the comments below.
One thing, before we go into the big bennies of this training, let’s go over something that those of us doing them already have come to realize and those who have not yet need to consider. This type of training is tough on the body. It is really harsh on the body. If we were using weights, cold, hard iron weights, then there would be some major issues in doing this daily. Weight training is not recommended more than three days a week. That is, unless, you are using a type of split training cycle where the major muscle groups are being trained two times per week with such intensity that even three days would lead to injury. Yes, I have done those types of workouts. They are as much fun as pain inducing. No, really, I love them.
Since we are only using our own body weight and nothing else we can run these daily … we are using just our own bodies, right? That had better not be the sound of crickets and nervous glances I’m hearing from out there … seriously.
Many of us have been through military training and, before that, on some kind of school athletic team. In both of those we trained with body weight and on a near daily schedule, at the very least Sunday through Sunday.
As I mentioned above, we are going go into more detail on several benefits of this high intensity style of training.

EPOC
Exercise post oxygen consumption is also known as oxygen debt. Why is this important? Those exercises that burn more O2 burn more calories. This is where Tabata drills can be more effective in two weeks over the traditional 60 minute jogs. This is where the studies I have seen all seem to stop, at the two-week point. My challenge is to take this and expand the routine to four weeks. Ever since hearing about these, I have wanted to do this.
EPOC only happens after you are finished training. It starts as soon as you start your recovery period. During this time your body repairs the muscles (this is when you get stronger and experience muscle growth). There is cellular repair. Several of your hormones have been altered by the intensity of your training and are being reset to normal levels. Most importantly, EPOC.
Fatty acids are released into the blood stream. These are then oxidized at a higher rate. When the body uses these acids as energy and converts some of them back into fat stores more calories are used.
Obviously, this effect is going to be greatest right after your workout and it will slow down as time goes on until everything goes back to normal. The European Journal of Applied Physiology published a study in 2002 that was quite impressive. This study showed an increased metabolic rate up to 38 hours after training.
It is this after burn that gives Tabatas the edge over the traditional aerobics. This type of training builds muscle (long term higher metabolic rate), longer EPOC (up to 38 hours), and burns through your glycogen stores in short order (around 20 minutes).

Heart Health
This is not something that should be done without talking to your doctor. Something which needs to be done with any and every regimen that is undertaken for our health. Always, always, always talk to your doctor first. That way, you can also be referred to a good psychologist to deal with delusions of grandeur. Seriously, talking to your doctor before jumping into a fitness routine or changing your lifestyle drastically is always the best idea.
Now, Tabatas and your heart, what to expect. There are cardiologists who have concern regarding this style of training. Boxers, cyclers, rowers, and other athletes who deal with intense bouts and bursts of performance do not necessarily live longer than traditional aerobic athletes. Some cardiologists are concerned about 40-somethings doing these exercises. 20s and 30s? Still, talk to your doctor.
If you are healthy, Harvard Medical finds that working at the range of 70% to 80% of your maximum heart rate is a safe thing for those who are already in adequate shape. How do you find your maximum heart rate? Subtract your age from 220 to roughly approximate your maximum heart rate during exercise. Exercising at between 60% and 70% of your estimated maximum heart rate is sufficient to build cardiovascular fitness. If you can gradually condition your way up to 80%, the fitness gains will be even more noticeable. I try to go a bit further, just because I’m goofy that way.
How would you know if you’re in adequate physical condition to try this? Ask your doctor.

Increase Endurance
These are part of the overall endurance package and not to be confused with the lie that these could or would replace all endurance training. These are great to mix up the routine. They shake us out of our regular pattern.
A study published in Medicine and Sports Science from 1996 looked at test subjects who were tested in Tabata training for 5 days a week for 6 weeks. The results of this study showed an anaerobic increase of 28%. Participants also showed significant improvement in their aerobic capacity. The study, published in Medicine and Science in Sports and Exercise (1997) 29, 390-395, concluded that the Tabata protocol was increasing both aerobic and anaerobic capacity in study participants.
The study used two groups, IE1 and IE2. IE1 performed the test at 170% VO2max doing 20 second work and 10 second rest intervals while IE2 performed at around 200% VO2max with 2-minute rests between each round. The conclusion was that the participants working at the 170% level saw a far better increase in both categories.
Tabata had higher oxygen deficit and for longer period
O2 levels in muscle tissue may be fully restored in 30 seconds, so the 2-minute rest for IE2 had the group going back to each cycle at full, or near full, capacity for each bout.
The human body is incredibly adaptable. It adjusts to our training very fast. Which is why we so frequently hit plateaus. Tabatas are a great way to get off that plateau. This is the sledgehammer to break through your wall.
Whether you spar/fight, swim, run, cycle, do under water basket weaving, I don’t know what your sport is, speed and endurance can always benefit from being bumped up.

Fat Burn
Having done several cycles by of the full body Tabata style workout, you have most likely found yourself huffing and puffing pretty good. Within the four-minute time frame. This is your body reaching out for more oxygen to turn glycogen into energy. This is how muscles are fueled. Glycogen that is stored in our muscles is turned into energy that fuels those muscles in movement. The more we move, the more intense that movement, the faster that glycogen is exhausted. Once that immediately available glycogen is gone our body turns to what is stored in our liver. After that is gone, body fat is attacked for energy.
How long does it take to burn out your total glycogen stores? That will vary from person to person as the variables change. Fitness level, athletic level, body type, the position of the stars, the house of the rising sun, you name it. Generally speaking, though, light to moderate aerobics will take up to 90 minutes to drain all your glycogen stores. Blood, muscle, liver, all of it. Tabatas and other HIIT? That takes 20 minutes.

So, push yourselves as hard as you can, as safely as you can. Seriously, no doctor visits or ambulance rides from this. Because, that is a mission failure. Seriously Don’t go there.
This challenge is giving us 16 minutes of solid work. Add to this a Tabata run and you get a round 20 minutes followed by several more minutes of huffing and puffing and questioning your sanity. Then, the EPOC kicks in. This is the after burn. We talked about that already. Next, is to refuel our bodies. We have put all of this effort into breaking down muscle tissue, now we must stoke the stove for growth and regeneration.
We need carbohydrates and proteins. Eating carbohydrates 30% to glycogen 70% to fat stores. For now, I will simply say stay away from simple carbs like sugar and processed foods as best as you can. Eat fruits and vegetables. Take in lots of protein. Milk, cheeses, yogurt (real yogurt, not that over sweetened crap), lean meat, fish, chicken, quinoa is a fantastic food. Alfalfa sprouts are a great natural source of nearly all the aminos you’re going to need.
After you train there is that optimal window of one hour to gnosh down protein and carbs. One hour, gang, to shower, change, and refuel.
Go forth and achieve more than you thought you could.

2017 January Tabata Challenge Day 3

Wendy Repovich of Eastern Washington University writes in the abstract of her report on short term, short duration, HIIT and Tabata-style exercises that the Tabata protocol of 20 seconds of give-it-all-you-have followed by 10 seconds of I-gotta-be-crazy for eight rounds is an effective training model.

Her study looked at this method for a short duration of testing. That is, the test period lasted for three weeks. Exercise days were Monday, Wednesday, and Friday. This study was aimed at specifically intra-abdominal fat, IAF. IAF is the fat deep inside the body cavity. This is the stuff that is packed around our internal organs. Yes, we need some, but not anywhere near the extent that far too many people have. This is the stuff that gives us that big ol’ “beer belly” look. Who wants that? Really? No way.

We already know that increasing VO2 max, improving body composition and strength, as well as numerous other benefits come from this style of training. A great extra which Dr. Repovich found was that cognitive function improves, too.

Yes, getting moving, getting the heart beating, having some time outside in the fresh air all help. Were you aware that exercising also helps your brain create new brain cells? It sure does. There is an exhibit at the Maryland Science Center, a fantastic place to go if you’re in that area, which demonstrates this very nicely. I saw it several years ago and was told that the exhibit was one of the Center’s permanent displays. At any rate, strenuous activity actually makes you smarter. It builds your brain while building your body.

Some of the points Dr. Repovich et al left unanswered include doing Tabata protocol workouts on consecutive days and for more than three weeks. Folks, if you are doing this with me, you are part of science! Well, maybe not, but you are darned sure getting a great workout.

As for the 2017 January Tabata Challenge, the repetitions are increasing in both numbers and my capacity to perform is getting better. This is only, only, day three.

Post your comments. I want to see your results and how you feel with these changes to your life and person.

5 Minute Drills

::EDITORIAL NOTE:: After my first day of this challenge I am going to be doing it every other day. It seems to make more sense for me to be able to recover a day. If you can do it daily, five days a week, more power to you. Tell us your progress, please.

We finished the 30 Day Burpee challenge and took a week off for full recuperation. The daily workouts, stopped. The daily diet, not a chance. Now it is time for a new challenge, a new workout to get us moving and into fighting shape. I challenge you to do 5 Minutes Drills. This is an awesome dual purpose routine combining strength training and cardio in an efficient system.

This is a workout that is going to work about every muscle group in your body except your neck muscles. But, you can add neck bridges if you like. When I put this one together several years ago I was interested in Interval Training. I still am interested in intervals, they are fun. This routine is designed your heart pumping and your lings working hard. Cardio is a factor here. This is accomplished by doing each of the 5 minutes blocks without stopping and without resting in between. Doing the routine at a moderate pace, minimum, will result in your heart and lungs really being worked. If you are like me, you will go into each exercise at 80% intensity or better.

The muscles are getting a good push, too. Particularly in the Bodybuilders. This is where you will need some equipment. This point and the jump rope would be the only times in the workout that this is true. You must have a place to do pull-ups. Start standing tall, squat down and place your hands on the ground. Now, kick your feet back so that you are in a full plank with your arms straight. Do a push-up. Do it as hard and as forceful as you can. Quickly pull your feet back in to where they were at the start and jump. While you are in the air try pulling your knees up to your chest before you have to straighten them and land on your feet. Once you have your feet on the ground again grab your overhead bar and do a pull-up. That is one count. Do that for 5 minutes.

The other exercises are fairly common and you should have no trouble with them. You can also substitute Russian Twists for the Bicycle Crunches if you prefer.

The workout is a series of 6 exercises that will be performed for 5 minutes at a time. Yes ,5 minutes for each exercise.

Jumping Jacks
Bodybuilders
Mountain Climbers
Bicycle Crunches
Pogo Hops
Jump Rope

That's it, folks. 30 minutes of digging deep to do more each day. What days of the week are we doing this on? Monday through Friday. I am thinking 4 weeks for this challenge, I may go ahead and do 8 weeks. This mix of exercises is going to burn fat fast. It also gives you an excuse to use your kids jungle gym for the bodybuilders. Share it with your teens as a challenge, who is the better man.

I will post my body weight and body fat changes over the coming weeks. Enjoy your training time.

Fast Fitness

There are those who want to go to the gym, but just do not have the time available to go there, get changed, workout, shower, and get dressed again. Some people think that this is the way we have to do it. Another mistaken idea is that we need to spend thousands of dollars for a good home gym. What can be done to strengthen muscles, burn fat, and not take an substantial time investment? Tabata Protocol training is the simple, effective, and efficient answer.

What is Tabata training?
Izumi Tabata instituted a training regimen for Japanese Olympic speed skaters. You may have heard it referred to as High Intensity Interval Training. The long and the short of this is that it is intense and it works.

This style of training consists of intense bursts of activity followed by brief periods of rest. This cycle is repeated for the specified training time.

There are several benefits to be realized by doing a simple Tabata drill or adding a month of HIIT to your routine.

Benefits
The benefits we can expect to realize from this are quite impressive.

Calories
Our bodies will burn glycogen for fuel during the beginning of our workout. After several minutes our bodies burn fat for the necessary energy to complete the training cycle. The faster we get into the fat burning zone, the better. Most trainers and the fitness professionals hold that 20 minutes is the minimum period of time needed to achieve the goal of burning fat for energy

Studies show 5 times more effective at burning calories than moderate aerobic activities By working at near maximal heart rates we burn a greater amount of calories. Think about this, when you're on the highway and you smash the gas pedal down, you burn through gasoline very fast.

Studies also show that this type of training causes the body to continue to burn calories at a higher rate for up to 24 hours after the workout. We do not get this from an average, or above average, cardio regimen

Through this type of training our bodies learn to be more effective at cleaning out metabolic waste in between the intervals of intense workout. The body becomes better at immediate short term recovery. Your system will be able to handle longer, faster runs with more ease after these.

HIIT is also one of several ways to boost both testosterone and growth hormone levels. These hormones are extremely important for both muscle gain and fat loss.

Your cardiovascular system will also see rapid improvements through HIIT. The improvements are greater than a moderate level of cardio training.

Muscular Fitness
Jogging is nice and comfortable, and there is nothing wrong with that. I enjoy running with my Akita. HIIT uses endurance muscle fibers, Type 1, and Type 2, the power and strength fibers. Part of this, I believe, is due to our body's natural emergency reflex reaction. What happens when we move explosively, for instance sprinting, our system is screaming 'emergency'. Our muscles react by firing a greater number of muscle fibers than would be necessary to complete the exercise.

By working at close to your maximal heart rate, you will be burning the most calories, and causing the most physiological changes to your body that will be beneficial to fat loss.

How do you do it?
My experience with Tabata drills is a four minute routine. Four minutes, too easy/ Everyone can find four minutes to train, right? This particular drill is 20 seconds of all out, gut busting sprinting followed by 10 seconds of walking or jogging. This cycle is repeated for a total of 8 times. Four minutes, too easy. Let me warn you now, it is a very harsh four minutes.

Sample Routines
All that being said, I have included three outlines for you to try. I have done the 4 minute one before for a month and it is harsh. Harsh, but well worth it.I have included below three Tabata/HIIT routines. They vary in time length from 20 to 25 minutes down to 4 minutes duration.

These first two you will need to download a Tabata app onto your phone or other device to help you keep track.

20 Seconds RUN!
10 Seconds Walk or Jog
Repeat for a total of 8 cycles

Minute 1: Squat Jumps
20 Seconds on
10 Seconds off
Repeat once
Minute 2: Burpees
20 Seconds on
10 Seconds off
Repeat once
Minute 3: Squat Jumps
20 Seconds on
10 Seconds off
Repeat once
Minute 4: Burpees
20 Seconds on
10 Seconds off
Repeat once
Minute 5 – 6: Rest
Minute 7: Squat Jumps
20 Seconds on
10 Seconds off
Repeat
Minute 8: Burpees
20 Seconds on
10 Seconds off
Repeat once
Minute 9: Squat Jumps
20 Seconds on
10 Seconds off
Repeat once
Minute 10: Burpees
20 Seconds on
10 Seconds off
Repeat once
Another training outline consists of running for one minute then walking/jogging for two minutes. This cycle is repeated for 20 to 25 minutes. Or, you can run the straights on the track and jog/walk the curves for 20 minutes.

Thank you, enjoy, and good health to you.
